These are all just estimates, but a good starting point.

Tracking your macronutrients (protein, carbohydrates, and fat) with a diet program such as CalorieKing.com, FitDay.com or MyFitnessPal.com will give you can idea of HOW MUCH of each macronutrient you are eating.

Sometimes cutting out those extras – such as off meal time snacking, and processed food can help.  Small changes add up over the long term.
